Breathwork in everyday life: three exercises for in between

You don't need an hour on the mat. These three breathing patterns work in under five minutes.

Breathing is the only autonomic system we can consciously steer — which is exactly why it is such an effective lever against everyday stress. You need no quiet room, no mat, not even closed eyes. Three exercises that work anywhere:

1. The physiological sigh (2 minutes)

Two short inhales through the nose — the second one a small top-up that opens the last alveoli — followed by a long, slow exhale through the mouth. The technique mimics a natural pattern the body triggers under strong stress anyway. In a Stanford study it outperformed box breathing when it came to reducing anxiety over time — and is often noticeable after one or two minutes.

2. Box breathing (3 minutes)

Inhale for four seconds, hold for four, exhale for four, hold for four — then start again. This even, “square” breathing originally comes from special-forces training, where it keeps people calm and functional under high stress. Ideal before an important conversation or appointment.

3. The 4-7-8 breath (5 minutes, best in the evening)

Inhale for four seconds, hold for seven, exhale for eight. The longer exhale specifically activates the parasympathetic nervous system via the vagus nerve. Studies show improved heart rate variability and lower systolic blood pressure with regular practice — a good gateway into sleep.

Why this works

A prolonged exhale signals “all clear” to the nervous system and actively lowers the stress response — measurable in heart rate, blood pressure and subjective stress.
